Sacroiliac Joint (SIJ) Self Mobilisation (mini series 3/3)

Control all around the hips = all round SIJ stability 💪
Supine resisted adduction ↔ abduction (switching between the two)

You’re training the inner and outer hip to work together helping stabilise the pelvis and reduce unnecessary strain through your SIJ.

Dosage: 5 second holds × 5 reps each direction (adduction/ abduction)

Focus on smooth transitions, not speed. The aim is to stay controlled the whole time.
If one direction feels weaker or less coordinated, that’s where the work is!

SIJ stability = balance front to back ⚖️
One leg resisted hip flexion & one leg resisted hip extension
The aim is to build control, coordination and stability through the SIJ by challenging both sides of the pelvis at the same time.

Dosage: 5 second holds x 5 reps (Each Side)

Keep it slow and controlled. No rushing or forcing range.
It should feel like effort, not strain.
If this feels uncoordinated or uneven side to side, that could be useful information 👀

SIJ support starts with control, not force 👇
Supine resisted hip extension with oscillation
A simple way to activate the glutes and create stability around the sacroiliac joint, while the oscillation helps your body “switch on” and coordinate the movement more effectively.

Dosage: 5 second holds × 5 pulses x 5 reps

Think steady pressure, small pulses and controlled breathing.
If this feels shaky or hard to control, that’s usually a sign this area needs a bit more attention.

Do you experience Deep Glute Pain when walking or sitting?
Does the pain sometimes travel down the back of your leg?
Piriformis is a muscle that runs over the top of a nerve called the sciatic nerve. When this muscle becomes tight or overactive it can irritate the sciatic nerve causing symptoms such as:

Let’s be honest C-section recovery is layered.

✨ WHAT IS SCAPULA WINGING ✨
“Scapula” is the anatomy term for “Shoulder Blade”
If you notice your shoulder blade popping out during pushing or lifting, you might be dealing with scapula winging. This is often caused by weakness in the serratus anterior muscle (the boxer’s muscle).

💡 Why it happens:
The serratus anterior helps keep your shoulder blade anchored against your ribcage. When it’s weak, the scapula lifts or “wings” outward, making movements less stable and sometimes painful.

🔥 Common signs:
• Shoulder blade sticking out during push-ups
• Shoulder blade sticking out with your hand behind your back
• Difficulty lifting arms overhead
• Shoulder or neck tightness

💪 Strengthen it:
Try serratus-focused exercises like serratus anterior wall push-ups.
Pretend there is someone’s hand behind your back and you want to push through your forearms (activating your serratus anterior) away from the wall to bring your back towards their hand.
