Front of your shoulder aching on bench, dips, or push-ups? πŸ‘‡

A lot of the time that's your biceps tendon taking a beating.

Here's what's usually going on: when your shoulders round forward, the ball of the joint drifts forward in the socket. Your rotator cuff is supposed to hold it centered, but in that position it can't do its job well. So the long head of the biceps steps in and tries to stabilize the shoulder.

It wasn't built for that workload. Over time it gets cranky, and that's the front shoulder pain you're feeling.

Resting won't fix it. You have to get your upper back and cuff back on the job.

Start with the 3-way band pull apart:
1️⃣ Straight across
2️⃣ Diagonal (one hand high, one low)
3️⃣ Switch the diagonal

Keep your ribs down, squeeze your shoulder blades back, and go slow. Try 2–3 rounds of 10–15 each direction before you press.

If your front shoulder keeps flaring up, comment "SHOULDER" and I'll send you a link to book a free Shoulder Fix demo. We'll find what's driving it and get you pressing pain-free again.

Your bench press is only as strong as the muscles holding your shoulder blade in place πŸ‘‡

Most lifters train what they can see in the mirror. These four hit the muscles that keep your shoulders healthy under the bar:

1️⃣ Bench Y raise β†’ lower traps
2️⃣ Prone T raise β†’ middle traps + rhomboids
3️⃣ Seated external rotation β†’ infraspinatus + teres minor (rotator cuff)
4️⃣ Bench-supported row β†’ lats

Go light and controlled. These aren't ego lifts. Use 2–3 sets of 10–15 as a warm-up or at the end of your upper-body day.

πŸ’Ύ Save this for your next push day

πŸ“² Send it to the lifter whose shoulders always hurt

Your 2lb dumbbell isn't rehabbing your shoulder. It's babysitting it. πŸ‹οΈβ€β™‚οΈ

If you're a lifter with rotator cuff pain, you've probably been told to grab the pink dumbbells and do 30 easy side raises. Feels safe. Shoulder calms down for a bit.

Then you get back under a heavy bar… and the pain comes right back.

Here's why πŸ‘‡
Tendons don't adapt like muscles. They need real, heavy load to get stronger. Light weight gives them zero reason to change, so you end up "rehabbing" for months without building any real capacity.

What to do instead:
βœ… 3–4 sets Γ— 6–8 reps
βœ… 4-second lowering on every rep
βœ… OR 5-second holds where the lift feels hardest
βœ… Keep pain at 3/10 or lower
Heavier. Slower. Controlled. That's how you build a shoulder that can actually handle pressing again.

πŸ’¬ Comment "SHOULDER" and I'll send you my full Rotator Cuff Loading Checklist.

πŸ“Œ Save this for your next shoulder day, and send it to the lifter in your gym still doing 2lb raises.

Dips don't have to hurt your shoulders.

Going too deep rolls the front of your shoulder forward under load. Stop at parallel, keep your chest up, and build depth slowly.

Send this to the person in your gym who dips like the left side πŸ‘€

Did you pass? Be honest πŸ‘€

If your back came off the wall or your thumbs couldn't touch, your overhead press is borrowing range from your low back and the front of your shoulder.

The fix: bench T-spine + lat stretch, 3 rounds of 5 slow breaths. Then retest.

Send this to your lifting partner and see who passes.

Your shoulder pinch isn't a bench problem. It's a scap problem. πŸ‘‡

Everyone films their bench and OHP form. Almost nobody trains the shoulder blade that holds the joint in place, so the pinch keeps coming back.
Scap Push-Up
β†’ High plank, arms locked the whole time
β†’ Let your chest sink between your shoulder blades
β†’ Push the floor away until your upper back rounds
β†’ Slow down, pause at the top
3 x 12 before you press. It takes 3 minutes.

πŸ“Œ Save this for your next upper day

Shoulder Armor Ep. [ #2] πŸ›‘οΈ

Upright rows get blamed for shoulder impingement. The exercise isn't the problem; a narrow grip and yanking the bar to your chin are.

Wider grip, elbows to shoulder height, lead with the elbows. Now it's one of the best upper trap and delt builders for lifters with cranky shoulders.

Save this for your next shoulder day. Follow so you don't miss out!

Most shoulder pain on bench isn't a "bad shoulder." It's a setup problem.

Flared elbows put the front of your shoulder in its weakest position under load.

Your bottoms-up press might be a back exercise in disguise. πŸ‘€

πŸ›‘οΈ SHOULDER ARMOR | Exercise #2: Bottoms-Up Kettlebell Press

Flip the bell upside down and your rotator cuff has nowhere to hide, as long as you don't cheat.

βœ… What right looks like:
β†’ Crush the handle, wrist straight
β†’ Bell stacked over your elbow
β†’ Ribs down
β†’ Press up, lower slowly

❌ The compensation almost everyone misses:
Bell wobbles β†’ you lean back to balance it β†’ your lower back takes over β†’ your shoulder checks out.

πŸ”§ The fix:
Go half-kneeling to lock your pelvis. Bell still tipping? Drop the weight. Balance before load.

Try 3 sets of 5–8 per arm before your pressing work.

πŸ“Œ Save this for your next upper-body day.

πŸ“² Send it to the training partner who leans back on every press.

Next up: Upright rows. Follow so you don't miss it.

πŸ’¬ Comment "ARMOR" and I'll send you my free shoulder stability checklist.

Same shoulder. Same 90 days. Different plan. πŸ‘€

Traditional PT keeps you on pendulums, yellow bands, and ice packs. Nothing about that prepares a shoulder to press, hang, or catch a barbell overhead again.

Performance PT builds capacity week by week:

β–ͺ️ Day 1: Bottoms-up KB hold for stability
β–ͺ️ Day 30: 90/90 cable ER with slow eccentrics
β–ͺ️ Day 60: Half-kneeling single-arm press
β–ͺ️ Day 90: Heavy press, clean lockout

Rest won't fix your shoulder. Load will. πŸ’ͺ
