For years the advice was vague: "lift weights." "Build muscle." "Do resistance training."

A June 2026 study in the British Journal of Sports Medicine finally puts a number on it — and the number is smaller than you think.

Researchers followed 147,374 people for 30 years. The sweet spot for longevity: 90 to 120 minutes of strength training per week.

That's it. Two sessions of 45-60 minutes.

The results at that dose:
– 13% lower risk of death from any cause
– 19% lower risk of cardiovascular death
– 27% lower risk of neurological death

That last number stopped me. Most strength training conversations focus on heart and metabolic health. A 27% reduction in neurological mortality is a much bigger story — and it's not getting told.

Here's the part that matters most: more wasn't better. Past 120 minutes a week, the benefit flattened. No extra protection for the extra time.

Two focused sessions a week isn't the beginner's version of a fitness plan. It's the evidence-backed optimum.

If you're grinding out five gym sessions a week for longevity's sake, the data says you might be able to reclaim three of those hours — for sleep, for recovery, for the parts of your health that resistance training alone can't fix.

Do less. Do it right. That's Medicine 3.0.

The post-match beer feels earned. But biologically, it's undoing the work you just did.

A landmark study (Parr et al.) found that alcohol after exercise reduces muscle protein synthesis by up to 37% even when you eat optimal protein alongside it. Alcohol suppresses mTOR, the primary signalling pathway for muscle repair.

You did the training. You ate the protein. Alcohol sent the repair crew home early.

At the same time: cortisol stays elevated longer, testosterone drops, and your body shifts from building to breaking down - right when it should be doing the opposite.

The threshold that matters: above roughly 3 standard drinks (0.5g of alcohol per kg bodyweight), the impact on recovery becomes measurable. Push past 6–8 drinks and next-day power output takes a real hit.

A glass of wine to wind down. You fall asleep fast. It feels like it's working.
Here's what's actually happening in your body while you sleep:

In the first half of the night, alcohol suppresses REM sleep - the stage your brain needs for memory and emotional processing.

In the second half, as it wears off, your nervous system rebounds into a stress response. Cortisol spikes. Heart rate climbs. That's the 3am wide-awake moment.

It's not anxiety. It's chemistry.

Slow-wave sleep - where your body actually repairs itself drops too. You wake up eight hours later feeling like you didn't sleep at all, because biologically, you didn't.
Alcohol is a sedative, not a sleep aid. That distinction is everything.

The workout that built you in your 20s could be working against you now.
Your training plan has an expiry date.
Most men just don't know when theirs passed.

Here's the thing: your physiology evolves - so your nutrition and training strategy has to evolve with it.
In your 20s? You can eat big, train hard, sleep little, and still bounce back. But after 35? That same plan quietly starts failing you.
Muscle loss creeps in. Visceral fat shows up. Blood sugar climbs. Your VO₂ max drops. And no - none of it means you're weak. It means you're overdue for a strategy upgrade.

Here's how smart men adjust:

In your 30s-40s:
• Protein becomes your #1 macronutrient (30-50g per meal)
• Strength training and Zone 2 cardio are non-negotiable
• Time-restricted eating improves insulin control
• Focus shifts from performance now to performance later

In your 50s+:
• It's about muscle preservation, power output, and metabolic flexibility
• Movement becomes medicine: think squats, carries, balance work
• Walking is good. Resistance training is essential
• You're not just training for the gym - you're training for independence

I break this down in the video, because the "just move and eat clean" advice isn't cutting it anymore.

Adapt your inputs to match your biology. Not by doing less - by doing better.
