With colder months fast approaching and sunlight exposure drastically reduced, your immune system may need extra support 🤧.

Vitamin D plays a key role in strengthening immunity (among others), helping to ward off illness during the winter. From November to March, especially in low-sunlight regions, it’s crucial to ensure your body has enough Vitamin D to function properly.

Without sufficient sunlight, many experience a dip in their Vitamin D levels, leading to a weakened immune response. This is especially concerning as it makes you more vulnerable to colds, flu, and other seasonal illnesses.

Relying on food sources alone often isn’t enough to meet your Vitamin D needs. This is where supplementation steps in. By adding a high-quality Vitamin D supplement to your routine, you’ll help maintain optimal immune function and reduce the risk of deficiencies.

I recommend using Kinetica Sports Vitamin D oral spray. It’s an excellent choice for keeping your Vitamin D levels in check during the winter months, ensuring your immune system stays strong.

Unsure if you need to be supplementing this winter? Check out the graph I made to help guide your decision-making.

Dealing with food cravings is HARD!

It is even harder when you don’t have the mindset to overcome them.

You need to be positive.
You need affirmations that you can beat them.

But to get to that point you need to work how to limit them.

I’ve been back making cold brew coffee for the last three weeks and some questions I got on “Cold Brew” coffee were:

- What is the taste difference?
- Does the caffeine content change?

1️⃣ Yes, the taste is very different! It makes the coffee sweeter and it removes the bitterness and acidity that is often in a coffee.
2️⃣ The caffeine content is higher in a cold brew! A single cup can get up to 400+mg of caffeine, more than double your standard brew. The all depends on the coffee:water ratio.

How do you make it?

✅ A proper cold is very simple to make. You simply steep your ground coffee beans in COLD water for 18 to 48 hours. Don’t use hot water and then allow it to cool, make it using cold water.

To make 4 cups use:

- 1 litre of water
- 100g of coffee
- Mix it well and then leave it sit in the fridge.

This will have around - 250mg of caffeine per cup.

p.s. Since cold brew has lower acidity, it might be less likely to trigger digestive discomfort compared to hot coffee 💩

What should you eat before your typical training session?

Carbs. The amount? It completely depends on the duration and the intensity of the session.

That being said it’s always a good idea to top up your carb stores.

The type? That depends on how far away from the training you can eat.

This infographic does not mean you need to eat all of these timing windows.

If you can’t eat a carb rich meal in the hours before, then a lower fibre, carb rich snack is what you need.

The closer you get to training time, the more you need to eliminate fibre and focus more on simple carb sources. And yes, processed foods are a great option here.

Why? They are quickly digested, easy and gut giving you the fuel to support your training.

The main takeaway, you need to prioritise fuelling appropriately for your training.

This Chicken Caesar Salad is a must try!

Ingredients:

2 chicken breasts
40g Parma ham (20g per chicken breast)
Lemon zest
2 tsp Parmesan cheese (1 tsp for each breast)
4 eggs, for soft boiling
200g Romaine lettuce, chopped
A handful of cherry tomatoes, quartered

For the Caesar Dressing:

2 tbsp light mayonnaise
1 garlic clove, minced
Juice of 1 lemon
1 tsp Dijon mustard
1/2 tsp Worcestershire sauce
Salt, to taste
Pepper, to taste
2 tbsp low-fat milk

Instructions:

Start by preparing the chicken. Flatten the chicken breasts, then top each with a slice of Parma ham. Sprinkle with Parmesan cheese and lemon zest, pressing them gently into the chicken.

To cook the soft-boiled eggs, bring a pot of water to a boil. Carefully lower the eggs into the water and cook for about 6-7 minutes for a soft yolk. Once cooked, place them in cold water to stop the cooking process. Peel and set aside.

While the eggs are boiling, assemble the salad base. In a large salad bowl, combine the chopped Romaine lettuce with the quartered cherry tomatoes.

Cook the chicken in a preheated skillet or oven until thoroughly cooked and the Parma ham is slightly crispy.

Prepare the Caesar dressing. In a bowl, combine the light mayonnaise, minced garlic, lemon juice, Dijon mustard, Worcestershire sauce, salt, and pepper. Gradually whisk in the low-fat milk to achieve the desired consistency.

Toss the salad with the dressing, ensuring even coverage.

Once the chicken is cooked and rested, slice it into strips or pieces.

Add the peeled and halved (or quartered) soft-boiled eggs to the salad.

To serve, dish out the dressed salad onto plates, top with the chicken slices, and sprinkle additional Parmesan cheese if preferred.

Trying to manage your blood pressure?

Aside from the obvious (reducing salt intake), there are a few smart things you can do with regard to your nutrition.

Beetroot and spinach might be your new best friends.

Here's why: they're loaded with dietary nitrates.

Once consumed, these nitrates turn into nitric oxide in your body.

This triggers vasodilation – a fancy term for relaxed, widened blood vessels.

Result? Lower blood pressure and a happier heart.

But that is not all, research shows the possibility for improved exercise performance, cognition, endothelial function and reduction in arterial stiffness!
