Do these exercises daily or at least 4–5 times per week.

Top 4 spots for using foam rollers and rolling out those knots.

IT Band
The IT band is a common trouble spot for runners, cyclists, and desk workers. Foam rolling this outer thigh area helps release tightness, reduces knee pain, and improves hip mobility. Regular rolling can prevent IT band syndrome and keep your legs moving smoothly. Roll slowly from hip to knee, avoiding direct bone pressure. Just a few minutes daily can make a big difference in how you move and feel.

Quadriceps
Tight quads are incredibly common after leg workouts, running, or long periods of sitting. Foam rolling the front of your thighs releases built-up tension, improves hip flexibility, and helps ease knee discomfort. It’s one of the most satisfying areas to roll. Use slow, controlled movements and breathe deeply. Rolling your quads regularly supports better posture and faster recovery.

Thoracic Spine
The thoracic spine (mid-upper back) often becomes stiff from poor posture and desk work. Foam rolling this area improves spinal mobility, reduces upper back tightness, and helps open the chest. It’s excellent for relieving neck and shoulder tension. Roll gently along the mid-back, avoiding the lower back and neck. Daily thoracic rolling can dramatically improve your posture and movement quality.

Glutes
Tight glutes and piriformis muscles can cause hip pain, lower back discomfort, and poor movement patterns. Foam rolling your glutes helps release deep tension, improves hip rotation, and supports better pelvic alignment. Many people hold stress here without realising it. Use small, controlled rolls and target sore spots. Rolling your glutes regularly can reduce lower back pain and enhance athletic performance.

Pro-tip: go gentle at first. Some areas can be quite tender so go gently at first. Roll for 30-60 seconds daily on each area you wish to.

The GLA:D(R) program (Good Life with Arthritis: Denmark) is an internationally recognised, evidence-based treatment program designed specifically for people with hip and knee osteoarthritis.

Unlike general exercise classes, GLA:D(R) combines targeted strengthening and neuromuscular exercises with practical education sessions.
