BUILD A CORE THAT MOVES WITH YOU 💪

Struggling to control your trunk when lifting, carrying or changing direction?

Limited core strength and endurance can make these tasks more demanding, especially as fatigue builds.

These four exercises challenge your core across three planes of movement:

↕️ SAGITTAL — controlling bending and extending.
↔️ FRONTAL — controlling side bending.
🔄 TRANSVERSE — controlling rotation.

Training these movements helps develop trunk strength, endurance and control for the demands of daily life, the gym and sport.

🎯 Start with a resistance you can manage, move with control and gradually increase the challenge. Your core should be able to both create movement and resist it.

📌 Save these exercises for your next workout.

KNEE & HIP OSTEOARTHRITIS: KEEP MOVING 🦵

Pain when walking, climbing stairs or getting out of a chair can make you hesitant to exercise.

But avoiding activity can gradually reduce your strength and make everyday tasks harder. Your X-ray alone doesn’t determine how much pain you experience or what you can do.

A tailored exercise plan can help improve function and reduce symptoms.

✅ STRENGTHEN GRADUALLY
Exercises such as sit-to-stands, step-ups and supported squats can help build leg strength. Choose a manageable range and resistance.

✅ STAY ACTIVE
Walking, cycling or swimming can be adjusted to your current ability and tolerance.

✅ SUPPORT WEIGHT MANAGEMENT
If you’re living with excess weight, gradual weight loss can help reduce pain and improve function.

✅ ADJUST THE DOSE
Some discomfort can occur when starting exercise. Reduce the challenge if pain or swelling increases significantly or remains worse the following day.

🎯 Start where you are, build consistently and progress according to your response.

TRAINING HARD, BUT NOT PROGRESSING? 💪

You’re showing up and putting in the effort, but your strength and muscle gains have stalled. It may be time to review how your training is structured.

Five variables work together:

⚙️ TECHNIQUE — Keep your ex*****on consistent so you can measure progress.
🏋️ LOAD — Choose resistance that matches your goal and ability.
📊 VOLUME — Track your challenging sets and adjust to your recovery.
🔥 EFFORT — Make sets challenging without taking every one to failure.
⏱️ REST — Give yourself enough time to perform the next set well.

🎯 Build repetitions with control, then increase the weight when ready. You don’t need to increase everything at once.

GUT HEALTH: KEEP IT SIMPLE 🌱

With so many tests, supplements and “gut resets” available, knowing where to start can feel overwhelming.

There’s no single perfect microbiome. Start by focusing on everyday habits:

🥦 Eat a variety of vegetables, fruit, legumes and whole grains.
🌾 Increase fibre gradually according to your tolerance.
🦠 Remember: probiotic benefits depend on the strain and the condition being addressed.
🔍 Microbiome reports alone cannot reliably tell you which foods or supplements you need.

Swipe through these 7 points for a clearer understanding of gut health.

Persistent digestive symptoms deserve an individual assessment.

⚠️ Does bending forward make your lower back feel stiff, painful, or like it might “lock up”?

Tying your shoes, picking something up off the floor, or lifting a weight can become challenging. In the gym and during sports, this can limit your movement, the loads you handle, and your confidence.

🔎 Several factors may contribute: a previous episode of pain, increasing training loads too quickly, a period of inactivity, or fear of movement. Feeling stiff alone doesn’t tell us what’s causing the problem.

Avoiding movements you’re worried about for a long time can further reduce your tolerance for physical activity, making it harder to return to the things you enjoy.

📈 In this reel, I demonstrate a progression of 7 exercises to gradually rebuild lower back flexion and your ability to tolerate load.

But everyone’s starting point is different:

✅ Assess which movements you can manage and how your symptoms respond.
✅ Start with a manageable range of motion and load.
✅ Gradually increase the challenge, monitoring your response during exercise and the following day.
✅ Progress toward the demands of your daily life and sport.

You don’t need to complete all seven exercises right away. Each step should match your current capacity.

💪 The goal is to rebuild movement, strength, and confidence in your back.

HOW TO USE THE KARVONEN FORMULA ❤️

“Train at 70%” means little unless you know which method you are using.

Karvonen includes your resting heart rate when estimating a training target:

Heart rate reserve (HRR) = maximum HR − resting HR
Target HR = resting HR + (HRR × intensity)

Example:
Maximum HR: 200 bpm
Resting HR: 60 bpm
HRR: 200 − 60 = 140 bpm

At 70% HRR:
60 + (140 × 0.70) = 158 bpm

Compare that with 70% of maximum HR:
200 × 0.70 = 140 bpm

Same percentage. Different intensity.

🎯 To calculate a range, apply the formula twice. With these example inputs, 60–70% HRR gives 144–158 bpm. This is a calculation example, not a target for everyone or a universal “Zone 2.”

Use a range suited to the session and your fitness. Check it against your breathing and perceived effort. Age-based maximum HR estimates have individual error, and medications can change the heart-rate response.

The formula helps guide cardio intensity. It does not identify your exact physiological thresholds or 5K race pace.

ELBOW PAIN HOLDING YOU BACK? 💪

Gripping a dumbbell, doing a pull-up or carrying groceries shouldn’t feel like a challenge because of inner elbow pain.

When every workout needs adjusting, it’s easy to lose confidence in your arm.

These seven exercise options can help you work on forearm strength, mobility and tolerance to load as part of your recovery.

🎯 Start at a manageable level, choose movements that suit your symptoms and build up gradually.

WHY AREN’T YOU BUILDING MUSCLE? 💪

Training consistently but seeing little change? Check these six factors:

1️⃣ NO CLEAR PROGRESSION
Track your workouts. Gradually increase repetitions or weight while maintaining good technique—you don’t need a personal best every session.

2️⃣ NOT ENOUGH ENERGY
A small calorie surplus can support muscle growth, especially in experienced lifters. However, beginners and people with higher body-fat levels may build muscle without one.

3️⃣ TOO LITTLE PROTEIN
Around 1.6–2.0 g of protein per kilogram of body weight daily is a practical target.

4️⃣ INCONSISTENT HABITS
Results develop over months. Focus on your overall training and eating patterns; a few imperfect days won’t erase your progress.

5️⃣ CHANGING CALORIE NEEDS
As your body weight and activity change, your food intake may need adjusting.

6️⃣ MORE DAILY MOVEMENT
Extra walking, standing and other everyday activity can increase energy expenditure and reduce your planned surplus.

🎯 Review your strength, measurements and average body-weight trends over several weeks before making changes.

GOLFER’S ELBOW: 7 EXERCISE OPTIONS 💪

Inner elbow pain making gripping and lifting uncomfortable?

Swipe through these seven exercises for building forearm strength, mobility and tolerance to everyday loads.

🎯 Choose the options that suit your symptoms and ability—you don’t need to do all seven. Start light, move with control and progress gradually without leaving symptoms worse the next day.

GOLFER’S ELBOW: 3 EXERCISES 💪

Pain on the inside of your elbow when gripping or lifting? Golfer’s elbow affects the tendons connecting your forearm muscles to the inner elbow.

Managing aggravating loads and gradually rebuilding strength can help improve your tolerance to activity.

1️⃣ WRIST FLEXION
Support your forearm with your palm facing up. Slowly curl a light dumbbell upward, then lower with control.

2️⃣ FOREARM PRONATION
With your forearm supported, hold a light hammer and slowly rotate your palm downward. Control the return and keep your elbow still.

3️⃣ GENTLE WRIST-FLEXOR STRETCH
Extend your arm with your palm facing up. Gently guide your fingers back until you feel a comfortable forearm stretch. Avoid forcing the position.

🎯 Start with manageable resistance. Adjust the load and volume if symptoms worsen during exercise or remain worse the following day.

Consistency and gradual progression matter more than pushing through pain.
