Joint Function is usually something people don’t think about until an injury occurs. Others realize their joint function isn’t a given when they suffer from an infectious, autoimmune, or degenerative process that compromises a joint. Many are lucky enough to reach full recovery thanks to the wonderful regenerative qualities of the human body. Many others aren’t as lucky and instead become joint health patients of some kind. Some will resort to physical therapy, others to surgery, and some will manage pain with a pharmaceutical, but unfortunately many will stay joint health patients for years.

The circumstances that are needed for joint function recovery and maintenance vary based on a person’s lifestyle, genetics, biomechanics, type of injury, aggravating factors, mental state, and many others. This is why some have such a hard time finding a full resolution. Their healing approach might account for some of these factors while ignoring others that maintain the injury and pain.

Besides supplementation, several lifestyle approaches can be used to improve the rate at which we age and the quality of life that we experience throughout this process. These are great ways to support overall health throughout our lives, and important changes to make after “feeling old” or feeling like time is deteriorating you faster than your peers.

Movement and exercise – Modern lifestyles suffer from significantly less baseline physical activity than humans evolved to balance around, and significantly more calories and sitting time, which we did not evolve to manage very well. The key is balance: enough movement and exercise to stimulate and balance our bodies, but not so much that we cause excess wear and tear. Typically, this is around 1 hour of resistance training twice per week, 30 minutes of HIIT cardio 1 – 2 days per week, and 30 to 60 minutes of low-intensity recovery cardio 1-3 days per week. Stretching or gentle yoga daily or every other day is particularly helpful as we get older and is always a great addition.

Sleep – One could conceptualize ageing as a point during our lives when the processes that wear down the body start progressively overpowering our body's ability to repair itself. Sleep is the most powerful restorative process that we go through. In fact, it is during sleep that the brain clears the waste it produced during the day, and the body accelerates the rate at which tissues heal. It should be obvious then why doing more of this throughout our lives will help tilt the balance towards repair and stave off the wear and tear for as long as possible. Aim for 7-9 hours of sleep depending on how much sleep debt you have been building up recently.

Balanced nutrition and weight management – Proper nutrition affects ageing in 2 specific ways. First, an appropriate number of calories and macronutrient ratios help maintain moderate fat stores and strong muscle tissue, which optimize metabolism and overall health, and slow ageing. Secondly, appropriate intake of micronutrients such as B vitamins, minerals such as magnesium and zinc, and antioxidants such as vitamins A, C, and E provides the body with the resources to do its job and repair itself as well as it can, slowing the process of ageing and ensuring a good quality of life.

What is it?

Choline is an essential nutrient for humans, needed for various processes, including building cell membranes, synthesizing acetylcholine (a neurotransmitter involved in memory, motivation, and attention), regulating fat and cholesterol metabolism, and producing bile. It is particularly abundant in meat, eggs, soy, and beans. This might explain why some experience health benefits switching to a carnivore diet (higher in meat and eggs) or a vegan diet (higher in soy and beans), as it is a nutrient that is commonly deficient in people's diets, particularly those who rarely consume meat, eggs, soy, or beans.

Why take it?

Choline is a commonly deficient nutrient. Ageing is associated with a decline in cognition, leading to dementia, as well as worsening cardiometabolic parameters, leading to strokes and heart attacks. Because of these coinciding factors, choline supplementation is a sensible approach for older adults to prevent heart problems, as well as slow down cognitive decline.

How to take?

A daily dietary intake of 500mg of choline is sufficient to meet the body's choline needs. This amounts to approximately 3 large eggs, 12 oz of lean beef, 2.5 cups of soybeans, 20oz of chicken breast, 5 cups of kidney beans, or a sensible combination of these items per day. For those who would rather supplement, 2000mg of CDP-Choline or 1200mg of alpha-GPC divided into 2-3 doses per day taken with meals is sufficient.

What is it?

Blueberries are fruits that are packed with antioxidants, low in sugar, and high in fiber, which makes them one of the best fruits to include in your diet. Their health benefits stem mainly from their antioxidants, anthocyanin and pterostilbene, which impact cognition, cardiovascular health, and liver health.

Why take it?

The antioxidants in blueberries can pe*****te the blood-brain barrier, protecting the brain from oxidative stress, which increases as we age and is responsible for some of the wear and tear that slows down the brain over time. Blueberries tend to improve episodic memory, executive function, and working memory, all of which decline as we age. The mechanism appears to be an increase in neuronal growth factor in response to the reduced oxidative stress.

How to take?

A daily dietary intake of around 100g of fresh blueberries, 24g of freeze-dried blueberries, or 500ml of pure blueberry juice is sufficient to reap the benefits of blueberries. For those who prefer to supplement, 12g of blueberry powder or around 1g of blueberry anthocyanins per day is sufficient to reap the benefits of blueberries.

What is it?

It is a natural molecule manufactured in our bodies from various amino acids that acts as a cellular energy battery for intense bursts of activity. Although our bodies make it, we can hold significantly more than what we can make. This was initially leveraged by bodybuilders and fitness people to improve muscle power/strength as well as muscle volume (through water retention within the muscles). Recently, we have realized that brain cells can also benefit from having extra fast-discharging batteries, leading to improved attention, memory, and processing during highly demanding tasks.

Why take it?

Ageing is associated with the progressive development of mental and cognitive deficits, as well as muscle loss and sarcopenia. These 2 processes heavily impact quality of life by reducing what we can do physically and mentally, as well as contributing to more accidents, such as taking the wrong turn while driving under stress or falling and breaking a bone, which can increase the risk of a deadly or impairing situation. Creatine supplementation in older adults improves muscle strength, improving fitness and mobility while reducing the odds of a fall. Supplementation in older adults also improves memory and focus, reducing cognitive mistakes and extending functionality. There is also some evidence to suggest creatine can help to prevent osteoporosis.

How to take?

Taking 3 to 5 grams of creatine monohydrate per day dissolved in water shortly after a meal with carbohydrates is sufficient to saturate muscle tissue over time, and it also provides some benefit for brain tissue. Recent studies suggest that doses of up to 20g per day can have stronger effects for the brain, but it is unclear whether older adults can tolerate the high doses as well as the common dosage.

What is it?

A B complex is a supplement that contains all or most B vitamins, namely Thiamine (B1), Riboflavin (B2), Niacin (B3), Pantothenic acid (B5), Pyridoxine (B6), Biotin (B7), Folate (B9), and Cobalamin (B12). These vitamins are involved in energy metabolism, brain function, homocysteine metabolism, and cellular metabolism (including detoxification processes). Their importance for ageing stems from their role in preventing many diseases that become more common with age, and from the fact that their deficiencies also become more common with age.

Why take it?

Ageing is associated with the progressive development of cardiovascular disease, diabetes, and cognitive/sleep disruptions, all of which are associated with low B vitamins. Taking a B complex helps ensure that myriad processes in the human body run unimpeded. This leads to quality of life improvements such as increased energy, better mental clarity, memory, and attention, and the prevention of atherosclerosis, stroke, depression, dementia, and anemia, as well as the conditions associated with each of the B vitamin deficiencies.

How to take?

Taking a daily B complex product with 400-800ug of B9 (ideally methylfolate), 1000-2000ug of B12 (ideally methylcobalamin), 15-50mg of B6 (ideally as PLP), 10-100mg of B5 (Pantothenic acid), 15-100mg of B3 (Niacin), 2-10mg of B2 (ideally as riboflavin 5’-phosphate), and 10-100mg of B1 (Thiamine) is sufficient to maintain B vitamin levels at the optimal range. B complex is best taken with breakfast to make use of its energy-boosting effects.

What is it?

Magnesium is an essential mineral that is involved in cellular energy production, nerve function, cardiovascular function, metabolic regulation, and bone strength. It is a mineral that is commonly deficient in modern diets, and correcting this deficiency can have major impacts on many systems in the body.

Why take it?
Ageing is associated with the progressive development of cardiovascular disease, diabetes, osteoporosis, sarcopenia, and cognitive/sleep disruptions, all of which are associated with low magnesium. Magnesium also tends to decline as we age due to worsening diets, decreasing production of stomach acid needed to absorb magnesium, and potential drug prescriptions that cause excess loss in the urine. Because of these coinciding factors, it is very sensible to supplement with magnesium as we age to help prevent the development of several diseases and their associated costs in quality of life.

How to take?

Daily supplementation with 200-400 mg of elemental magnesium is sufficient to maintain magnesium levels within the optimal range. Because stomach acid, needed to absorb magnesium, decreases in production as we age, taking Magnesium and Betaine HCL together with a meal can improve absorption unless the person experiences peptic ulcer disease.

What is it?

Proteins are structural and functional units in plants and animals composed of amino acids. When we digest proteins, our bodies are supplied with these amino acids, which it uses to build its own proteins. Although most people think of muscles when it comes to protein, the truth is that just about every tissue in the human body contains protein. Consuming adequate protein throughout the ageing process helps our bodies to stay ahead of repair processes and prevent complications or accidents stemming from a weak body.

Why take it?

One of the processes involved in ageing that affects quality of life and increases the risk of deadly accidents is sarcopenia, or muscle loss. In fact, sarcopenia is the most common cause of age-related frailty. We tend to lose about 0.5-1% of our total muscle mass per year between the ages of 35 and 50, 1-3% per year between the ages of 50 and 75, and 3-4% per year after 75. To reduce the impact of muscle loss to a minimum, it's important to build as much as possible growing up and maintain it as well as possible as we age by combining resistance training with a high-protein diet.

How to take?

Older adults who cannot or won't exercise should aim for 1.2g of protein per kg of bodyweight per day. This population should also increase protein to 1.6g of protein per kg of bodyweight while sick, injured, or around surgeries. Lastly, older adults who are highly active and engage in resistance training or sports should aim for around 2g of protein per kg of bodyweight per day. Because stomach acid, needed to digest proteins, decreases in production as we age, supplementing with Betaine HCL with meals can improve digestion and absorption of protein unless the person suffers from peptic ulcer disease.

The ageing process encompasses the physical, biochemical, epigenetic, and other changes that occur as we pass our prime (around the late 20s and early 30s). When we think about optimizing the ageing process, we are really talking about two separate but intertwining ideas: maintaining and improving quality of life and functionality as we get older, and staving off the processes that contribute to the development of conditions that tend to be more common and deadly as we age. The optimal ageing support intervention improves both aspects simultaneously.

Optimizing the ageing process means enhancing specific biological processes that tend to downregulate as we get older to try to re-establish the optimal biology of a younger body. It is important to acknowledge that, over the last 100 years, science has not yet found a meaningful way to extend life beyond the upper end of the human lifespan (around 120). Most of the extensions have come from preventing deadly conditions to allow the ageing process to reach its natural end, rather than extending life itself.

Although the dream of living past 130 years is not yet a reality, science has found many interventions that can help people reach the upper ends of the human lifespan. These interventions can not only help us reach the limits of human life, but also help ensure that we get to enjoy our later years.

The most effective natural interventions to support a healthy ageing process are:
1. Protein
2. Magnesium
3. B-Complex
4. Creatine
5. Blueberries
6. Choline

The most useful lifestyle changes that help to support a healthy ageing process are:

In addition to supplements, several lifestyle approaches can help ensure the cardiovascular system continues to function efficiently. These are great ways to support heart function throughout our lives, and important changes to make after a diagnosis of cardiovascular disease.

1. Mediterranean diet – This is a diet that is high in protein (fish, chicken, turkey, eggs, legumes, and dairy), high in fiber (fruits, vegetables, legumes, nuts, seeds, and whole grains), and relatively high in healthy fats (olive oil, fish, nuts, seeds containing monounsaturated fats and omega-3s).
It also emphasizes low saturated fat (limiting red meat, high-fat dairy products, and processed foods) and low sugar intake (limiting sugary drinks, candy, and processed foods).
Additionally, this diet is high in antioxidants (fruits, vegetables, olive oil, garlic, and onions) and nitrates (vegetables like rocket, beets, and arugula), which help to regulate blood pressure and reduce wear and tear on the system.

2. Cardiovascular training – Consistently exercising challenges the cardiovascular system with transient elevations of blood pressure and cardiac output that result in overall reductions of blood pressure, atherosclerosis plaque progression, insulin resistance, and resting heart rate. Cardiovascular training like high-intensity interval training and sustained low-to-moderate training tends to give the best results. Excessive training can contribute to worsening cardiovascular disease.

3. To***co and alcohol cessation/reduction – Smoking to***co and drinking alcohol are independent and synergistic insults to the cardiovascular system. Alcohol increases inflammation and worsens metabolism in the body, while smoking constricts blood vessels, increasing the strain on the system. Both increase oxidative stress. Consuming 3 to 5 drinks per day increases the risk of developing high blood pressure by 50%, and heavier intakes raise this risk. A smoking history of 10-20 pack-years increases cardiovascular disease risk by 10-15%.
