This one is for my clients who are concerned that one arm is weaker than the other.

Jen Thompson is a world record holder in powerlifting & specifically bench pressing. She happens to be the same age & roughly the same weight as I am (so has about same amount of muscle) but is twice as strong as I am. (That is just for context.)

Ten frail nursing home residents, average age 90, were put on a real lifting program. Not chair aerobics. Progressive resistance training, three days a week, for eight weeks.

Their strength went up an average of 174 percent. Scans showed the muscle in their thighs had physically grown by about 9 percent. Their walking speed improved by nearly half.

The oldest person in that study was 96.

It was published in JAMA in 1990, and decades of research since keeps confirming the same thing: muscle responds to training at every age. The machinery that builds it never shuts off. It just sits there waiting for a reason.

So if you're 50, 60, or 70 and telling yourself the window closed, the research says the opposite. The window is open. The people who lose the most muscle with age aren't the ones who started too late. They're the ones who never started.

You don't need a barbell to begin. Bodyweight is enough for months of progress.

I tell my clients - who are mostly women in their 40s, 50s & 60s - that they are not too old to be lifting weights. Many don't truly believe me at first (despite the fact that they've sought me out & I didn't drag them in off the street!) but all become believers after a short time. So I'm sharing this story for inspiration to others who haven't started training yet.

At Strength for Health, we have very little interest in the sport of powerlifting (or any other sport for that matter) but it does crop up in conversation on a regular basis. But maybe some of my clients will be tempted to try it as they read about this woman's achievements & realise they are not a million miles away from being just as strong.

(For the record, I agree with the strategy that Melanie Lester describes here, but there are a few details I don't.)

Less can be more.

There is nobody as pleasantly surprised as I am at how effective the Strength for Health protocol is for building real world strength for ordinary people who are just trying to improve their lives. My protocol is born out of the lessons my earlier clients - my wonderful guinea pigs - taught me but it is nice to see that published sports science is catching up with observations from the real world.

When I started training in a weights room 13 years ago, the standard I was working to was to train three times a week & do a minimum of three sets of each exercise for 10 reps per set. That could mean doing 90 reps of a working weight each week & in those days I was doing 8-10 different exercises. I ended up spending 6-9 hours in the gym every week. And while that was brilliant for my development as a coach it meant I didn't really have time for other hobbies or fitness activities (like running or cycling).

Very often I found that training three times a week was just too much to fit into my schedule so twice a week was probably more typical. And, as I started to focus more on strength, 10 reps became 5 but I was still doing three sets for a minimum of 30 hard reps a week.

And that's where my first clients began: three sets of five, twice a week for five barbell exercises. All pretty standard according to the fitness industry guidelines. But it took just too much time & effort for people who didn't really want to be in the gym at all, even if they realised they needed to be for the good of their health.

So I started experimenting with one training session a week (still 3x5) but that was a two hour session & still too long...

Now, virtually all of my clients train once a week for 90 minutes. They do two to three working sets of 5 or 3 reps for six exercises. And a couple of them - myself included - do one working set of 5 reps & we are still all making progress & becoming stronger.

I believe there is value in doing more than one set of a working weight so I'm sticking to 2x5 for most people most of the time. But, personally, I think the best approach is to train twice a week for one hard working set per exercise. Two gym sessions a week, each lasting about an hour, will deliver all the results you will ever need to live a much better life. Only if you are a competitive bodybuilder or participate in strength sports (like powerlifting) would you need to consider doing more.

𝗦𝗶𝗻𝗴𝗹𝗲-𝗦𝗲𝘁 𝗥𝗲𝘀𝗶𝘀𝘁𝗮𝗻𝗰𝗲 𝗘𝘅𝗲𝗿𝗰𝗶𝘀𝗲
▪️ Best for: People who want to lift a few days a week but want to get in and out of the gym quickly.
▪️ How it works: Instead of performing the traditional 3 sets per exercise, you perform just one single set of 7 to 10 exercises per session, two to three times a week.
▪️ The Science: By cutting out the extra sets, you can reduce your gym time to about 30 minutes.
▪️ Studies show that untrained individuals can increase their muscle strength by roughly 20% using a single-set approach, which is significantly better than remaining sedentary.

𝗥𝗲𝘀𝗶𝘀𝘁𝗮𝗻𝗰𝗲 𝗘𝘅𝗲𝗿𝗰𝗶𝘀𝗲 "𝗦𝗻𝗮𝗰𝗸𝘀"
▪️ Best for: Office workers, older adults, or those who dislike the discomfort of a long, intense workout.
▪️ How it works: Exercise "snacks" are brief bouts of resistance exercise (often lasting a minute or a few minutes) performed once or multiple times throughout the day.
▪️ The Science: This low-barrier method often relies on bodyweight movements like chair stands, desk push-ups, or band pulls.
▪️ Research shows that exercise snacks distributed throughout the day can reduce daytime sleepiness, ease muscular discomfort, and even improve post-meal blood sugar levels.
▪️ For office workers, just 2 minutes of daily resistance band exercises significantly reduced chronic neck and shoulder pain.

▪️ For example, studies on handgrip strength show that just doing one daily maximum squeeze significantly improves grip capacity, which is highly correlated with longevity and ability to perform daily living activities.

𝗠𝗶𝗻𝗶𝗺𝗮𝗹 𝗗𝗼𝘀𝗲 𝗘𝗰𝗰𝗲𝗻𝘁𝗿𝗶𝗰 𝗧𝗿𝗮𝗶𝗻𝗶𝗻𝗴
▪️ Best for: People looking to maximize the efficiency of every repetition, or those who want a lighter cardiovascular burden.
▪️ How it works: Every lift has a lifting (concentric) phase and a lowering (eccentric) phase.
▪️ Eccentric minimal dose training relies entirely on the lowering phase.
▪️ The Science: Humans are naturally about 40% stronger during the eccentric phase of a movement.
▪️ Focusing exclusively on maximal eccentric contractions requires very few repetitions.
▪️ In fact, one study showed that performing a single 3-second maximal eccentric lowering phase once a day, five days a week, increased strength by 10-15% with virtually no muscle soreness.
▪️ Eccentric exercise also increases joint flexibility, meaning it can replace static stretching to save even more time.

𝗪𝗮𝗻𝘁 𝘁𝗼 𝗟𝗲𝘃𝗲𝗹 𝗨𝗽 𝗬𝗼𝘂𝗿 𝗠𝗶𝗻𝗶𝗺𝗮𝗹 𝗥𝗼𝘂𝘁𝗶𝗻𝗲?
▪️ If you are already used to lifting and want to squeeze even more volume into a tiny time window, you can use advanced intensity techniques:
▪️ Drop Sets: Take a set to muscular failure, immediately drop the weight by a few pounds, and keep going. It safely extends your "time under tension" without adding extra sets to your workout.
▪️ Rest-Pause Training: Lift a weight to failure, rest for just 10 to 20 seconds, and grind out a few more reps. This technique yields the same muscle growth as standard training but can shrink a 57-minute workout down to 35 minutes.
▪️ Note: These techniques drastically increase fatigue and muscle burn, so they are not recommended for absolute beginners.

▪️ Are these minimal dose strategies going to build as much muscle as a traditional, high-volume bodybuilding routine? No.
▪️ However, the goal of these methods is to eliminate the "lack of time" excuse and get people moving.
▪️ Minimal dose programs can be tailored to fit your preferences, whether you prefer working out at home, at your desk, or once a week on a Sunday.
▪️ They serve as a brilliant starting point, and for some, they may act as a gateway to more frequent fitness habits in the future.

From young to old, too many people fear risks of injury when lifting weights. I'll be the first to tell you I have indeed hurt myself while lifting weights. But I have also hurt myself walking, running, cycling, playing hockey, playing football, snowboarding and doing my job on more than one occasion as well. Pretty much the only time I do not hurt myself is while sitting on the sofa. But there have been times I have woken up in bed with an ankle or knee that hurts after a good night's sleep!

We let a ten-year-old strap on a helmet and run full speed into another ten-year-old and nobody blinks. Suggest that the same kid pick up a barbell with a parent standing next to him and someone will tell you they're too young, they're still growing, and it's dangerous. Both of those can't be right, so let's actually look.

We have been panicking about how weak American kids are for over 70 years. In the 1950s a doctor named Hans Kraus gave thousands of American kids a six-item test of muscular fitness and flexibility. Almost 58% of them failed at least one item. In Europe the failure rate was under 9%. When American kids came out about seven times weaker on the most basic measures, it got presented to Eisenhower, who built a federal fitness council over it. That grew into the Presidential Fitness Test, which just got revived by the current administration for the same reason it started.

What really bothers me is that we mostly refuse to do anything about it. The thing that most directly builds muscular fitness in kids is resistance training, and it's the one thing our culture still won't let them do. Most kids aren't very active. Only about 1 in 5 American teenagers meet the basic activity guidelines, which includes muscle-strengthening a few days a week, and even that number is soft because it counts push-ups in gym class. Actual structured lifting is rarer than that, despite knowledge of the problem dating back decades.

Part of the problem is that a new fear keeps showing up. First it was "lifting stunts their growth," which has thankfully been debunked. The American Academy of Pediatrics, the same body that once told kids not to lift, confirmed the opposite as recently as last year: supervised resistance training doesn't stunt growth and doesn't damage growth plates. So the growth story is gone, but it's often replaced with "well, it's dangerous, they'll get hurt lifting something heavy." This is also wrong.

When researchers reviewed thousands of youth weight-room injuries, the youngest kids weren't getting hurt by the weight being heavy. Two thirds of their injuries were from dropping weights on their fingers and toes, pinches or tripping over equipment. The risk of kids getting injured from lifting weights is very low, under two injuries per thousand hours of training. Youth distance running, which nobody calls dangerous, runs around six. That's three times higher, and it's non-contact just like lifting. Soccer and the other contact sports run several times higher still. And yet, soccer, running, and other sports don't face nearly the opposition that lifting weights does.

Access is a big problem, and part of it starts at home. When a parent strength-trains, their kid is about one and a half times more likely to strength-train too, which tracks with how everything else gets passed down: kids often take on the activity patterns they grow up watching. Most adults don't lift, so most kids never see it, and so it seems foreign instead of a basic part of taking care of yourself. Lifting for two, in a sense.

The formal barriers are worse. Most commercial gyms won't let a kid under thirteen through the door at all, parent or no parent, and the ones that do require an adult glued to their side. So the default place to get strong is legally closed to the exact age group with the most to gain, while the tackle-football sign-up sheet has no age floor at all. A ten-year-old can get hit at full speed on a field Saturday but can't stand next to a squat rack with his dad on Tuesday.

I've been on social media long enough to have a pretty good guess what the comments will be. "It has to be supervised by a qualified professional." No study has ever compared supervised to unsupervised youth lifting, so nobody has shown that a certification lowers the injury rate. What an adult in the room probably does is keep a kid on task and stop the horseplay that causes the dropped-weight accidents, and most attentive parents can do that. "Bodyweight is safer than weights."

Gymnastics is almost entirely bodyweight and has the worst growth-plate injury record in youth sport. A quarter of nonelite gymnasts in one study had a stress injury in the wrist growth plate. Loading your own mass through a joint over and over is not automatically the safe option, though when properly dosed, it’s fine too. "Technique first." Sure, coach the movement, but nobody's measured that as an injury variable either, and they can't even define "good technique" anyway.

My position is much simpler. A kid adapts to gradually increasing load the same way an adult does. I don't think that kids only get "neurologically stronger" without any real change to the muscle, because the neural adaptations don't account for all the strength they gain, so something structural is happening too. Kids generally don't have to chase a one-rep max unless they're competing in barbell sports, which is fine, but I wouldn't push maxing out in kids any more than I'd push it in adults, and for the same reason: what's the point? But "doesn't need to max out" is a long way from "can't," and I haven't seen good evidence to limit a kid's progression any differently than an adult's. That’s progressive loading btw, not overloading.

Practically speaking, the guidelines put the starting point around six or seven, which is about when a kid can follow the basic instructions of a session. That doesn't mean a young kid needs a barbell, but it doesn't mean they can't use one either. Barbells, dumbbells, bands, bodyweight, all of it works, whatever fits the kid and the movement. Machines are usually not a great choice, mainly because they’re built for adult-sized bodies. As with all exercise recommendations, there are some conditions that need medical clearance prior to starting, but age is not one of them.
