Think your knees are strong? Let’s put them to the test! 🦵💪

Here are 5 levels of exercises designed to challenge your knee strength, stability, and control.

Building stronger knees isn’t just about lifting heavier weights. It’s about improving how your body moves and handles force.

Whether you’re dealing with knee pain, recovering from an injury, or just looking to keep your knees healthy, progressively challenging your body is key to building long term strength and resilience.

How many levels can you complete? 👀

Anterior knee pain rehab, day 1 to day 50.

Most people want to go straight to the hard stuff. The progression usually works better when the early days clear the way: calming down the tissue around the knee, getting the hips and shin moving well, then building up to load and impact.

Day 1 ✅ VL Foam Roll
Day 10 ✅ Cross Connect
Day 20 ✅ Tib IR Mob
Day 30 ✅ Cable Step Up
Day 40 ✅ Staggered Squat
Day 50 ✅ Drop Jump

Early work frees up how the knee moves, the middle builds control under load, and the later days get it ready for landing and jumping again.

This is a glimpse, not a program. Timelines vary a lot from person to person, and the right progression comes from a physical therapy plan of care built around you.

Post op ACL reconstruction rehab with Artem.

✅ TKE with voodoo floss
✅ Popliteus release
✅ Knee extension mobilization
✅ Physio ball knee extension ISO
✅ Cable offset split squat
✅ Single leg hip thrust

Hands on work to get the knee straightening fully, then loading it from there.

This is a glimpse, not a program. ACL timelines are long and individual, and a physical therapy plan of care is what sets yours.

Back rehab, in three phases.

A lot of back programs jump straight to strengthening. Strength matters, but it tends to hold up better when the back has the mobility to get into good positions and the stability to control them.

Strength
✅ R to L Lateral Squat
✅ SL Bench Bridge
✅ Mid P Step Up

Stability
✅ Bear Hold with L UE Elevated
✅ Lateral Bear Crawls
✅ CC Pullovers

Mobility
✅ TFL Release with Lax Ball
✅ R SL Delayed Dynamic Roll
✅ Posterior Lower Decompression w/ FR

Mobility opens up the positions, stability teaches the body to control them, and strength builds the capacity to load them.

This is a glimpse, not a program. The right order and dose for your back usually comes from a physical therapy plan of care built around how you move.

Shoulder pain, treating the symptom vs treating the root cause.

The exercises on the left aren't useless. They can take the edge off and make the shoulder feel better for a while. They just tend not to change what's driving the pain, so for a lot of people it keeps coming back.

❌ Lacrosse Ball Massage → ✅ Seated DR Expansion
❌ Cross Body Stretch → ✅ Retro Bear Crawl
❌ Pec Stretch → ✅ Horizontal Cable Press
❌ Banded Shoulder External Rotation → ✅ Cross Body Bicep Curl

The right side works on how the ribcage, shoulder blade and arm move together, then builds strength through that position so the shoulder can handle load again.

This is a small piece of the picture, not a full program. Lasting change usually comes from a physical therapy plan of care built around how your body moves.

Hip impingement rehab with Erin.

✅ Hooklying adduction with alternating pulldown
✅ Alternating curtsey lunge
✅ KB swing step back
✅ KB high hold box squat

It starts on the table and works up to loaded and standing.

This is a glimpse, not a program. A physical therapy plan of care is what tells you where yours should start.

Supraspinatus strain, treating the symptom vs treating the root cause.

The left side isn't useless. Heat, massage, stretching and easy mobility work can calm a sore shoulder down for a while. They just tend not to change why the supraspinatus keeps getting overloaded in the first place.

❌ Hot Pack → ✅ Mobility Stick Pec Release
❌ Massage → ✅ Sidelying Scapular Reach Breathing
❌ Basic Stretch → ✅ Low Rack Carry L, Farmers Carry R
❌ Foam Roller Wall Slide → ✅ Arnold Press with Cervical Rotation

The right side works on where the ribcage and shoulder blade sit, frees up the front of the shoulder, then builds strength and control overhead so the shoulder can handle load again.

This is a small piece of the picture, not a full program. Lasting change usually comes from a physical therapy plan of care built around how your body moves.

✅ Banded bicep curls with BFR
✅ Bear plank into high plank with scap push up
✅ KB corkscrew
✅ Turkish get up
✅ Split stance cable press

It starts hands on and ends with him pressing and holding weight overhead on his own.

This is a glimpse, not a program. A physical therapy plan of care is what tells you where yours should start.
