More weight and more reps aren't the only ways to progress 💪

Progressive overload just means getting a wee bit better each workout. Most people think that's only adding weight or adding reps, and yes, they're the main ones. But there are other ways to do it: time under tension, how long you rest, and even getting your form right.

Tempo is the one I want you to focus on. Slow the lowering part of the rep right down, add a little pause at the bottom, then lift. In your programme that's 3 seconds down and 1 second up.

The same weight suddenly feels a lot harder, because you're the one controlling it, not momentum.

Try it on your next session and save this for when you need a reminder ✅

One takeaway on a Saturday will never ruin anything. What ruins it is the "ach, I'll start again Monday" that comes after it. That's where the damage is really done.

And if the scales are up on Monday, don't panic. Think of yourself like a sponge. The salt and the carbs make your body hold on to a wee bit of water. That's water, not fat, and it's gone in a couple of days if you just carry on as normal.

Enjoy it. Next meal, back to normal.

If you're wrecked all day and still forcing yourself through five sessions a week, the fix is probably less, not more.

If your job already has you on your feet all day and you're running on fumes, five hard sessions on top of that mightn't be the answer for you. Two or three sessions you actually recover from will beat five you don't.

And sleep is the session nobody counts. If you're in bed late and running on four or five hours, that's the first thing I'd change, before I touch your programme.

I went back through 29 weekly check-ins from the people I coach. Not the numbers, the bit where they tell me how the week actually went.

The weeks that went wrong had the same few things in them. A heavy weekend, and then three days to get going again. Bad sleep. A mad week at work.

The weeks that went well weren't perfect weeks. They just had a plan for the bad bit. A bit of prep. Swapping to a light session instead of skipping. Training first thing before the day got in the way.

You don't need a perfect week. You need a plan for the bad bit.

If you missed a week because work was mental, you don't start the programme again. You go straight back into it, a fraction lighter if you need to, and see how the session feels.

One week off and your strength is fine. Two weeks and it starts to dip. Three weeks, you taper back a wee bit. But once you've built muscle it's actually really hard to lose, so there's no starting from scratch.

And if this week you've only got 25 minutes, do the 25. Five minutes is better than zero.

If you're on your third coffee by 3pm and still running on fumes, I don't think you're lazy and I don't think you need more motivation.

I think it started the night before. Late scroll, short sleep, coffee to get going, something sweet to keep going.

Three things I'd try for two weeks. Bed by half nine. Ten minutes outside after lunch. Protein at breakfast.

Fix the evening and the day mostly sorts itself.

Why can't you finish your health and fitness goal? 🤔

Think about it like this. You're heading somewhere you've never been and you've no Google Maps. Will you get there? Yeah, eventually. But you'll go down the wrong road, maybe head the wrong direction, and it'll take you a little bit longer.

Going to the gym without a workout plan is exactly the same. You're a little bit all over the place. You don't really know what you're doing or which road you're taking.

A plan gives you clear direction on what to do, so you get there quicker. If you want one, the free plan is in my bio 👆

Hope that helps.

Breakfast is my favourite meal of the day, but I build the plate around what's actually on it.

Today it's avocado, bacon, eggs, a wee bit of mushroom, pickled onion and a bit of feta.

Because the bacon's on there, one slice of toast comes off. No butter on it either. That keeps the protein quite high and brings the carbs and a little bit of the fat down.

If there was no bacon, I'd put the second slice back on to give me a wee bit more energy.

That's all it is really. Understand the macros, know what's on your plate, and build it properly from there 🍳

If you're eating around 1,700 calories and you're starving by four o'clock, I don't think it's you. I think it's what's on the plate.

Same calories, very different fullness. A plate built on protein and veg holds you for hours. The same number in a meal deal and a packet of crisps is gone by mid-afternoon, and then the biscuits come out.

Three things I'd change first. Protein at lunch, because lunch is where most people's day goes wrong. Soup or a big bowl of veg before the main thing. And drink your coffee, don't eat it, because the syrup and the pastry are where the afternoon calories hide.

Save this for the next 4pm crash.
